5 Training Goals — and Which Variables Actually Matter
A training plan that tries to optimize everything at once — maximum strength, maximum muscle mass, power, endurance, and general health — ends up optimizing none of them properly. Each goal has its own optimal set of variables. Knowing which goal takes priority lets you dial those variables in deliberately.

The Five Training Goals
Strength training can target five distinct adaptations. The ACSM (American College of Sports Medicine) and the foundational exercise science at ExRx.net define separate recommendations for each goal:
1. Maximal Strength
What it means: The heaviest load you can move for a single clean rep (1RM).
How to train for it:
- Load: Heavy — 80–100% of your max (ACSM 2026: ≥80% 1RM as the standard)
- Reps: 1–6 per set
- Sets: 2–6 per exercise
- Rest: Long — 3–5 minutes. The nervous system needs time to recover.
- Exercises: Compound movements dominate. Squat, deadlift, bench press, overhead press.
- Frequency: 2–3 times per week per muscle group
- Tempo: Controlled on the way down, concentric with full intent
Important: For pure strength, training to failure isn’t necessary — and is actually slightly counterproductive (Robinson et al. 2024). 2–3 reps in reserve (RIR) is the standard.
2. Hypertrophy (Muscle Growth)
What it means: Increasing muscle cross-sectional area — the muscle gets thicker.
How to train for it:
- Load: More flexible than once thought — anything between 30% and 80% 1RM works, as long as sets go close enough to failure
- Reps: 6–12 as the efficient sweet spot, but 5–30 works
- Weekly volume: ≥10 sets per muscle group per week (ACSM 2026)
- Rest: 1–2 minutes (shorter than for strength)
- Exercises: Compounds as the base, isolation work as a supplement
- Frequency: At least 2 times per week per muscle group

3. Power
What it means: Force per unit of time — how quickly you can move a load. Critical for sprints, jumps, throws, and combat sports.
How to train for it:
- Load: Moderate — 30–70% 1RM (ACSM 2026)
- Reps: Low per set, max. 24 total reps per exercise
- Sets: 3–6
- Rest: 2–3 minutes (full recovery for maximum velocity)
- Tempo: Concentric phase as fast as possible. Intent is what counts here.
- Exercises: Full-body movements. Olympic lifts (clean, snatch, jerk) are the gold standard. Cluster sets help maintain bar speed across a set.
Prerequisite: Power is built on a strength base. If you don’t have a solid squat, you’ll get more out of building strength first than chasing power.
4. Muscular Endurance
What it means: A muscle’s ability to perform many reps under submaximal load — without failing.
How to train for it:
- Load: Light — 40–60% 1RM
- Reps: 15–25+, in specialized cases 50+
- Sets: 2–4 per exercise
- Rest: Short — under 90 seconds
- Frequency: 2–3 times per week per muscle group
In practice, pure muscular endurance is rarely anyone’s primary goal. It’s more of a byproduct of lighter hypertrophy work, or a specialist goal for endurance athletes who need to condition their supporting musculature.
5. General Health
What it means: Basic muscular conditioning that improves health markers — blood pressure, bone density, glucose metabolism, lipid profile, general functional capacity.
How to train for it:
- Load: Moderate — 60–70% 1RM
- Reps: 8–12 (the classic)
- Sets: Even 1 set per exercise is enough for measurable health benefits (Nuzzo 2025)
- Exercises: 8–10 per session, all major muscle groups
- Rest: 1–2 minutes
- Frequency: 2–3 times per week
The surprisingly low entry bar: ACSM 2026 confirms it — substantial health gains come from a minimal dose. 1 set, 2–3 times per week, 8–10 exercises. Bodyweight exercises and bands work just as well as barbells and machines. For pure health, the barrier is far lower than most fitness guides would have you believe.

Multiple Goals at Once?
The honest answer: yes, but with trade-offs.
Strength and hypertrophy happen in parallel anyway — stronger muscles grow, bigger muscles get stronger. The question is just what you’re optimizing. A set of 3 reps at 90% primarily builds strength; a set of 10 reps at 70% primarily builds muscle mass. Both produce some of the other effect — just not optimally.
If you want both, you have two options:
Daily Undulating Periodization (DUP): Different goals on different days of the week. Monday heavy (strength), Wednesday moderate (hypertrophy), Friday light (endurance/pump). → Periodization explained
Block periodization: Prioritize one goal for 4–8 weeks, then switch. Hypertrophy block, then strength block, then deload. The gains from the previous block stick around for several weeks (the “residual training effect”).
What doesn’t work: mixing everything into every session without structure.
The Short Version
- Your goal determines your variables. Not the other way around.
- Strength: Heavy, low reps, long rest.
- Hypertrophy: More flexible on load than you’d think — volume is the key lever.
- Power: Moderate load, maximum velocity.
- Endurance: Light, high reps, short rest.
- Health: The entry bar is surprisingly low — 1 set, 2× per week is already enough for measurable effects.
- Multiple goals? Periodize, don’t mix.
